The Pyramid Formula and a Worked Example

This calculator uses 5 sets at 50%, 60%, 70%, 80%, and 90% of your working 1-rep max, paired with a commonly used descending rep scheme of 12, 10, 8, 6, and 4 reps respectively. Each set weight is simply your 1RM multiplied by that set’s percentage, rounded to a practical loadable number. This particular percentage-and-rep pairing is a widely used pyramid pattern, not a single official standard — some programs use slightly different percentages, rep counts, or number of sets.

Worked example: a lifter with a 200 lb working bench press 1-rep max. Set 1 = 200 × 0.50 = 100 lb for 12 reps. Set 2 = 200 × 0.60 = 120 lb for 10 reps. Set 3 = 200 × 0.70 = 140 lb for 8 reps. Set 4 = 200 × 0.80 = 160 lb for 6 reps. Set 5 = 200 × 0.90 = 180 lb for 4 reps. That final 180 lb set is the heaviest working set of the session, reached only after four progressively heavier warm-up-into-working sets before it.

What a Pyramid Scheme Is and Why Lifters Use It

A pyramid set scheme is a general warm-up-into-working-weight structure: each successive set adds weight while reducing reps, letting the lifter gradually prepare their muscles, joints, and nervous system for the heaviest load of the session rather than jumping straight to a near-maximal weight cold. This progressive loading pattern is a well-known, widely-used approach across strength training generally, not specific to any one program or coach.

Beyond physical preparation, pyramid sets also serve as a built-in readiness check — how the lighter sets feel on a given day often signals whether the planned top set weight is realistic or should be adjusted. A lifter who feels unusually strong on the 70% set might push slightly harder on the top set, while one who feels off can scale back the final set weight rather than forcing a number that isn’t there that day.

Full Pyramid vs. Half Pyramid

What this calculator generates is technically a “half pyramid” or “ascending pyramid” — weight climbs and reps drop set after set, ending at the heaviest, lowest-rep set of the session. A “full pyramid,” by contrast, continues past the peak set by working back down through descending weights and rising reps again, essentially mirroring the ascending portion in reverse after reaching the top.

Both variations are widely discussed and used in strength training. The ascending-only half pyramid is generally more time-efficient and easier to fit into a standard training session, while the full pyramid adds extra volume at lighter loads after the peak set, which some lifters use intentionally for additional hypertrophy-focused work once the heavy strength-focused portion of the session is complete.

Adjusting Rest Periods as Weight Increases

As pyramid sets get heavier and reps get lower, rest periods generally need to increase accordingly. Lighter, higher-rep sets early in a pyramid typically need only a short rest of around one to two minutes, since the load and central nervous system demand are comparatively modest at that stage.

By the time a lifter reaches the heaviest set — 90% of 1RM at low reps in this scheme — rest periods of three to five minutes are commonly recommended, giving the nervous system and muscles genuine time to recover between near-maximal efforts. Rushing rest periods late in a pyramid is a common way lifters unintentionally undermine performance on exactly the set that matters most.

Common Mistakes When Running a Pyramid

One of the most common mistakes is skipping the lighter early sets entirely and jumping straight into heavier working weight, treating the warm-up sets as optional rather than as genuine preparation. Those lighter sets aren’t just filler — they rehearse bar path and technique, raise core temperature, and prime the nervous system, all of which meaningfully affect performance and safety on the heaviest set that follows.

Another common mistake is going too heavy too fast by rounding set weights up beyond what the percentages call for, especially on the final set. Since pyramid schemes are built around a working 1-rep max that should be reasonably accurate to begin with, adding extra weight on top of the calculated top set undermines the whole point of the structured, progressive buildup and increases injury risk without a clear benefit.

FAQ

What is a “working” 1-rep max?
It’s a realistic, recently-tested or reliably-estimated maximum single-rep lift, as opposed to an old personal record or an optimistic guess — using an inflated number here will make every set in the pyramid too heavy.

Can I use this pyramid scheme for exercises other than bench press?
Yes — the same percentage-and-rep logic applies to squats, deadlifts, overhead press, and most compound barbell lifts, as long as you input an accurate 1-rep max for that specific lift.

How often should I train using a pyramid scheme?
This depends heavily on individual recovery, programming goals, and overall training volume — pyramid sessions are demanding, so most lifters don’t run a full heavy pyramid on the same lift multiple days in a row.

Is a pyramid scheme good for building strength or size?
It can support both, depending on how it’s structured — the heavier, lower-rep sets near the top emphasize strength, while the higher-rep sets earlier in the pyramid contribute more toward muscular endurance and hypertrophy stimulus.

Should beginners use a pyramid scheme?
Pyramid schemes can work for beginners since the gradual buildup is inherently technique-friendly, but beginners should still prioritize learning solid form at lighter weights before pushing toward higher percentages of their 1-rep max.

Can I add a 6th set above 90%?

Why does the rep count decrease as weight increases?

Should I round set weights to match available plates?
Yes — the calculated weights are precise percentages, but in practice most lifters round to the nearest weight they can actually load with available plates, usually rounding down slightly rather than up.

Do I need to hit all the prescribed reps on every set?
Ideally yes on the lighter sets, but on the heaviest top set it’s normal and expected for the last rep or two to feel genuinely difficult — that’s part of the intended purpose of building up to a challenging top set.
