The Percentage-Based Method — And What It Isn’t

This calculator uses a simplified percentage-of-race-pace approximation: easy pace = race pace × 1.25, long run pace = race pace × 1.20, tempo pace = race pace × 1.05, and interval pace = race pace × 0.95 (all expressed as seconds per mile, so a larger multiplier means a slower pace). It’s worth being clear about what this is: a general, easier-to-compute alternative many coaches and runners reach for instead of consulting a detailed physiological lookup table, not a set of official published training-pace constants from any specific source.

Worked example: a recent race pace of 8:00 per mile (480 seconds). Easy pace = 480 × 1.25 = 600 seconds = 10:00/mile. Long run pace = 480 × 1.20 = 576 seconds = 9:36/mile. Tempo pace = 480 × 1.05 = 504 seconds = 8:24/mile. Interval pace = 480 × 0.95 = 456 seconds = 7:36/mile. Why Training at Varied Paces Builds Different Systems

Easy runs, done at a noticeably relaxed, conversational effort, are generally understood in exercise science to build aerobic base — the cardiovascular and mitochondrial adaptations that let your body use oxygen more efficiently over time. Because the effort is low, easy runs can be repeated frequently without accumulating the kind of fatigue that harder efforts create, which is exactly why they typically make up the bulk of a well-structured training week.

The Most Common Mistake: Running Easy Days Too Fast
